Progressive overload is the most quoted and least practiced idea in lifting. Everyone can define it. Very few people can tell you what their overload plan is for the next eight weeks, which is the only version of the concept that does anything.
The reason is simple: for about the first six months, overload is trivial. You add 2.5 kg, you get stronger, you repeat. Then it stops working, and because "add weight every week" was the only tool anyone gave you, progress quietly becomes "showing up."
The actual definition
Muscle adapts to demands that exceed what it has already adapted to. That is the whole principle. Load is only one of several ways to raise the demand, and it is the one that runs out first.
The six levers

The mistake is treating these as interchangeable. They are not. For hypertrophy, load and reps do most of the work, sets amplify it, and density does the least. For strength, load is king and everything else is support.
Double progression: the method that survives past novice
The most durable scheme is boring and it works for years.
- Pick a rep range — say 6–8.
- Take a weight you can do for 6 clean reps.
- Every session, try to add a rep. 6 → 7 → 8.
- When you hit the top of the range for all your working sets, add load and drop back to the bottom of the range.
- Repeat, forever.
That is it. A 5 kg jump that takes six weeks to earn is still progress, and it is far more sustainable than adding 2.5 kg weekly until you are grinding every set and your elbows hurt.
The part people skip: overload requires a record
You cannot progressively overload what you did not measure. "I think I did 8, maybe 7?" is not a baseline, and a training program without a baseline is just exercise. This is unglamorous but it is the actual bottleneck for most people — not their program, not their split, not their supplement stack.
What you need to log is small: load, reps, and how hard the set was. That third one is where most logs fall down, and it is what turns a spreadsheet into a decision. Three sets of 8 at RPE 7 and three sets of 8 at RPE 10 are the same row in a spreadsheet and completely different training weeks. When overload stops: the diagnostic order
When progress stalls, the instinct is to add more. That is right roughly a third of the time. Work the list in order:
1. Is this a recovery problem?
Under-eating, under-sleeping, and too much total volume all present as "my lifts stopped going up." Adding sets to a recovery problem makes it worse and costs you weeks. If you are in a deficit, this is the first suspect — see training in a calorie deficit.
2. Is this a technique problem?
A "stall" is often a range-of-motion leak. The bar speed is fine because the rep got shorter. Film a set. Compare it to a set from three months ago. This is very common and very fixable.
3. Is this a lever problem?
You have been pushing load and load is out. Switch to reps. Or you have maxed reps and need a set. Most "plateaus" are just a lever that ran out with nobody switching to the next one.
4. Is this a fatigue problem?
If you have been progressing hard for 6–10 weeks, performance is flat, and you feel beat up — the answer is a deload, not more work. Fatigue masks fitness. Pull back for a week and the strength you already built shows up.
What a real overload plan looks like
Not "get stronger." Something like:
Squat, weeks 1–8. 3×6–8 at RPE 8. Add a rep per session where possible. When all three sets hit 8, add 5 kg and reset to 6. Expect two load jumps across the block. Deload week 9. Reassess.
That is a plan. It has a lever, a rule for switching levers, an exit condition, and a scheduled point at which fatigue gets cleared. You can execute it without thinking, which is the point — the thinking happened once, in advance.
Where an AI coach earns its keep
